This is from my pe gcse textbook so if it doesn't help then nothing will
Devise a training programme that is:
Specific- match your training to individual needs and fitness levels
Progressive overload- gradually increase intensity of exercise to increase fitness without injury
Reversibility- any fitness improvement causes by training will gradually be lost when you stop training, if you are serious about getting a good time this will be vital, part of this is down to mental strength, so going for that run even when it's chucking it down etc, my pe teacher told us that you only have to not exercise for a week to lose a months worth of fitness
Rest and recovery- always give at least a day between exercise, running everyday will actually hinder you in the long run, and if you get an injury, even if it's only a little niggle, don't ignore it, make sure you give ample time to recover and if it doesn't go away in a week then see a doctor
